How it works.

Where the numbers come from

The calculator rests on three plain conversions. Stride length is estimated as 0.414 times your height, a widely used rule of thumb: at 172 cm that gives a stride of about 71 cm, so 10,000 steps cover roughly 7.1 km. Time follows from the pace you pick: 4 km/h for easy, 5 km/h for moderate, 6 km/h for brisk. Energy uses MET values from the Compendium of Physical Activities, 3.0, 3.5 and 4.3 for the three paces, multiplied by your weight in kilograms and the hours walked. A 75 kg person walking 71 minutes at a brisk pace lands at about 380 kcal. A cadence of about 100 steps a minute counts as moderate intensity and 120 to 130 as brisk, which is why the second block works in cadence. What the step studies found

The three markers come from two large analyses. Paluch and colleagues pooled 15 cohorts with 47,471 adults in The Lancet Public Health in 2022: mortality risk fell steadily with more steps, then flattened at about 6,000 to 8,000 steps a day in adults aged 60 and over, and at about 8,000 to 10,000 in younger adults. Banach and colleagues combined 17 studies with 226,889 participants in the European Journal of Preventive Cardiology in 2023: all-cause mortality began to fall from about 4,000 steps a day, and each extra 1,000 steps was linked to roughly 15 per cent lower risk of dying from any cause. The famous 10,000 has a different origin: a Japanese pedometer launched in 1965 whose name meant "ten thousand steps meter". It was a marketing number before it was a research result, so the scale treats it as a good place to be, not a line you must cross. The full picture is in how many steps a day the studies support.

What this tool is not

Every figure on this page is an estimate. Real stride length changes with pace, terrain, footwear and leg length, so two people of the same height can differ by 10 cm a step. Energy varies with fitness, slope and load, and MET values describe a typical adult rather than you. The calculator does not measure your fitness, does not know your medical history and does not prescribe a step count: it shows where a number sits against population studies. How accurate is the distance?

Within about 10 per cent for most people on flat ground. Stride length varies with pace and terrain, and the estimate assumes 0.414 times your height, so a tall person with short steps or a fast walker with long ones will land a little off.

Do I need 10,000 steps a day?

No. In the 2022 pooled analysis the benefit flattened at about 6,000 to 8,000 steps for adults over 60 and 8,000 to 10,000 for younger adults. 10,000 is a fine target, but the largest gains come from leaving the lowest band.

Why does a slower pace show more kcal for the same steps?

Because the same distance takes longer. Energy is MET times weight times hours: an easy walk has a lower MET value but more minutes, so the totals end up close. A brisk pace covers the distance in less time and gives heart and lungs a stronger stimulus.

How many steps are in 30 minutes of walking?

About 3,000 at a moderate cadence of 100 steps a minute, 2,400 at a stroll of 80 and 3,600 at a brisk 120. The second block of the calculator does this conversion for any number of minutes.

Do steps around the house count?

Yes. The cohort studies counted every step recorded by a hip or wrist device, at any pace. For fitness gains, bouts at 100 steps a minute or more count as moderate activity, so a few faster stretches help.

Where do the MET values come from?

From the Compendium of Physical Activities, which lists level walking at about 3.0 MET for 4 km/h, 3.5 MET for 5 km/h and 4.3 MET for 6 km/h. One MET is roughly 1 kcal per kilogram of body weight per hour, the energy you use at rest.
